Factors Leading To Running Injuries – Transition Speed

You are a long distance runner, but want to switch to interval training to get faster. I get you, it’s normal and a natural progression.

When you want to change your training regime, to transition from endurance to speed, you must remember:

1. Your nervous system dictates how long the transition will take. Force it and you may end up injured.

2. Your slow twitch muscles fibers – needed for endurance – are more developed while the fast twitch muscle fibers – needed for fast, explosive movements – are less developed. Give them time to develop. You can’t hurry the adaptation process.

3. Think of this new training regime as if you were starting from zero, as if you were a beginner – thus begin with easy exercises, practice a beginners routine 6-8 weeks and then go to the next routine, more difficult, more challenging.

If posture is essential to prevent lower back pain and sore shoulders, why is it an element runners seldom, if ever, think about? We, runners, all know it’s important, but we just know, it’s there, it’s important….and that’s about all the attention posture gets, from many runners.

Posture is THE first element you need to look at in all areas of your life, not least your running technique.

Well aligned runners will have fewer injuries. Why? Because your body is meant to be aligned, to move in alignment, it will always seek alignment. When we don’t give what it needs then things go downhill. Slow, it may take a few years, but we get there.

Furthermore your alignment throughout your regular daily activities will impact your running alignment. You can’t have a poor posture 90% of the time, and expect to have a good posture when you run. Sure, it’s alright to forget your posture sometimes, we all do, but not most of the time.

Poor posture and alignment in running can (and does) lead to:

– lower back pain
– knee damage
– ankle injuries – a poor posture does put a lot pressure on the feet and ankles, they are your base of support afterall
– foot injuries
– sore shoulders
– shoulder and neck injuries
– tight neck and shoulder muscles
– reduced flexibility and  mobility – in legs and trunk as well – which can lead to pulled muscles

These are only some of the effects of incorrect body alignment and posture. Other include other area of your health such as digestion (yes, poor posture – poor digestion).

What is the correct alignment for running you ask? According to POSE Method Of Running there should be a straight line ear – shoulder – hip – ball of foot (which is the support and point of contact with the ground; ball of food is not toes or heel).

Alexander Technique is similar, with the only difference the straight line end just in front of the ankle. Since in Alexander Technique we look at standing and walking, alignment is a littler bit different, ever so slightly.

Factors Leading To Running Injuries – Change

Does running regularly mean you will end up having to pay physios for life? No, not necessarily. Although, like with virtually any sport, even swimming if you swim often and aim high, you will suffer some injuries. How bad, how often and for how long, now these are variables that can be changed.

Change is one of the causes of sport related injuries. And when we talk about running injuries we refer to:

– foot injuries – including plantar fasciitis
– ankle injuries
– shin splints
– knee injuries
– hip injuries
– lower back pain

These are very common injuries and pains in runners who run regularly and push themselves to make progress.

Change is one of the elements that can cause there types of running injuries. Change in terms of:

– speed
– distance
– running frequency, but also
– different shoes (watch out minimalist/barefoot runners when transitioning to minimalist shoes), and different technique
– training type – i.e. from endurance training to interval training

No matter how much you try to progress fast, you are directed by your NERVOUS SYSTM. Until the nervous system adapts to the change, any attempt to push beyond it’s adaptation time frame can lead to injuries.

Thus, my advice on any changes you wish to make:
– make change slow
– have patience
– make the correct changes
– make the changes correct
– get a coach to direct you so you do things the right way, especially if you are a beginner

Ion8 Water Bottle – Versatile And Leakproof

There is so much to say about this little water bottle, Ion8. Over the past 6 months or so I’ve been using it for many different drinks:

  • water
  • hot tea
  • lemonade – homemade, sqeezed lemon (or lime), with honey and mint leaves
  • chia seeds drink – water, honey, chia seeds and lime
  • orange and grapefruit juice homemade with pulp

 

I used it for running, cycling, karate training, karate competitions, even at business meetings. It pretty much fits in any environment I find.

 

Easy to wash

The reason I could have juice with pulp is because the nozzle can be washed! This is one of the features I love most. The pulp, or honey, will not stick inside the nozzle. You can actually wash it away!

 

Leak proof

Along with the ease of washing the Ion8 water bottle is also leak proof with its lid lock system. I’ve had it in my back pack in all possible positions, inclduing upside down. And after 6 months of using it daily it’s still perfectly leak proof.

No more dirt

I used to get the nozzle full of dirt with the regular water bottles, because the nozzle was not covered. So I would eat dirt and wash it down with water. Ion8 water bottle fixed that for me with it’s lid that protects the nozzle from dirt and touching it with dirty hands.

 

Hot drinks

Another awesome thing about the Ion8 bottle is that you can take hot drink with you, up to 90 degrees celsius. When we train outdoors in winter having a hot drink in your backpack is such comfort. No more separate thermos bottles. Although it may not keep it hot as a thermos would, at 90 degrees, it keeps it rather warm throughout 1-2 hours session. So I’m perfectly happy with that.

 

Just tilt

No more sqeezing the bottle until something comes out of it. With the Ion8 water bottle is enough to just tilt and pour.

 

One hand

The lid opens with one hand (tested) and locks close. I found that very useful when cycling.

Lower Back Pain – Exercise To Reduce Tension And Stiffness In Your Lower Back

A lot of people suffer from low back pain. And there are many reasons we suffer from back pain. These group into specific and non-specific low back pain.

Specific means we know the exact cause of your back pain (i.e. slipped disc, accident etc). This needs medical attention.

Non-Specific back pain, we can’t exactly point out the reason, it might be from  lot of sitting down, poor posture, weak muscles (core, buttocks), tight muscles and so on.

Most of the people suffer from non-specific lower back pain, about 19/20 cases. And the reason behind it is usually a combination of all of the above, they are related anyway:

Sitting down too much -> (leads to) Weaker muscles -> Poor posture

Poor posture -> Weak muscles

Sitting with a poor posture -> Weak and tight muscles

You got the idea.

 

Today I will share with you a video with stretches to release tension in the lower back area, as well as surrounding muscles, in the case of non-specific lower back pain.

This is also a great stretch for the fascia (a thin membrane which connects everything in the body, I will write about it with another occasion). It’s also great to improve flexibility and mobility around the lower back and not only.

Managing Psoas Imbalance in Athletes with Sports Massage

The human body is the best working machine there is; however, many are guilty of not operating it properly. One of the most common results of improper use and maintenance of the body is psoas imbalance, which is evident through an imbalanced body posture.

But it is not just that the body looks lopsided; another issue with psoas imbalance is that it comes with physical discomforts.

 

What is the psoas muscle?

This is the most essential muscle group in the body. It allows you to bend and flex your trunk so you can haul your body off the bed every day. This muscle group can be found in your core and the muscles are connected from the 12th thoracic vertebra to the L5 lumbar vertebra, through the pelvic region and femurs. Basically, they are the only muscles that run from the spine down to the legs.

Psoas muscles also help protect the internal organs and contribute to your psychological health.

 

What causes the imbalance?

When the psoas is constantly contracted due to stress, or when you often sit for a long time, work out intensely regularly, sleep in a curled position, or even perform a number of crunches and sit-ups, an imbalance happens.

The surrounding muscles compensate for the compromised condition of the psoas and the pull of tight psoas muscles can make one leg shorter than the other, create a significant sway back posture, posterior tilt to the pelvis for some, and pains.

 

Why do athletes suffer from it?

If you are an athlete — say, you are a runner, a cyclist or a martial artist — there are movements that cause great strain on your iliopsoas muscles, the primary connectors between your torso and legs. When you run and do not shift your weight properly, or you spend hours bent forward to stay balanced on your bike, or you favour a leg for kicking when you do martial arts, your psoas muscles can spasm, tighten and weaken resulting in an imbalance.

 

Physical discomforts due to psoas imbalance

When the psoas muscles are weak and tight, sharp pains can accompany these discomforts and you can feel them in the following areas:

  • Groin
  • Hip or pelvic area (if a psoas imbalance is not treated properly and right away, the pain in this area may lead to the loss of hip joint cartilage and labrum tears of the hip joint)
  • Belly
  • Lower back — right at the waist and the knees (especially when the leg is lifted)

 

Other discomforts you may experience due to psoas imbalance are:

  • Constipation
  • Dysmenorrhea/menstrual cramps
  • Shallow breathing (which means that the body many not be taking in enough oxygen)
  • Easy exhaustion (difficulty in breathing and pressure on the internal organs can make a lot of movements physically draining)

Sports Massage is one treatment option for psoas imbalance that may be considered.

 

Managing psoas imbalance in athletes

According to a study published in The Journal of the American Osteopathic Association, psoas imbalance or syndrome can be easily missed during diagnosis because its symptoms are similar to other conditions.

Thus, the first step toward managing and treating psoas syndrome is getting the correct diagnosis.

The treatment and management of the psoas muscle can be divided into three phases: the acute, recovery and maintenance phases.

 

Acute phase

Your main goals here are to reduce the symptoms you are experiencing (including spasms, swelling and pain) and to restore a sense of normalcy to your daily living. In order to achieve both goals, you may need to combine medication with lots of rest, gentle stretching and the application of an ice pack.

At this stage, it is crucial to avoid activities that can further stress the affected muscles. Stretching should be done gently and must be avoided after the application of cold compress.

 

Psoas muscle rehabilitation

The primary goal of rehabilitation is to restore the normal range of motion, strength, endurance and other activities specific to your sport. This can be achieved through stretching and exercise.

At this stage, you can also begin a resistance training program using weights or resistance bands. For endurance, you have to work your way slowly using exercises like cycling and stair climbing on a machine using a low volume of resistance.

Maintenance

During the maintenance phase, your main goal would be to strengthen the muscles affected by psoas syndrome in order to boost performance. At this point, you can perform the exercise you did during the rehabilitation phase and combine these with exercises that target the hamstrings and iliopsoas. Resistance should be increased every third or fourth workout.

You can facilitate faster recovery by cross-training in other sports including skating, cycling and dancing.

 

Preventing psoas musle weakness while boosting performance

Apart from preventing psoas syndrome, strengthening the muscle group can lead to enhanced athletic performance.

Exercises like leg lifts, hanging leg lifts, low lunges, v-sits, bridges and reverse planks may be performed before your main workout or after it.

 

Incorporating sports massage

If you are suffering from a psoas imbalance, you cannot opt for traditional massage therapy. Most therapists cannot target the affected muscles because of their location, and are unaware of the proper techniques required in working on the psoas.

Therapists that specialise in sports massage in London can help relieve tension in the psoas muscle while aiding in the increase of flexibility and restoration of movement by utilising specialised techniques.

The psoas muscle is crucial not only for sports but also for the movements required for most daily activities. Therefore, it is essential that this muscle group is strengthened and stretched. Are Fat Free Foods Healthy?

Are fat free foods a good choice? This is my personal opinion on fat free foods.

I  believe we have been sold on the idea that “you are what you eat” thus you eat fat you are fat, many people believe in this idea.

That’s not to say that now we should have a lot of fatty foods, exaggerating, and going from one extreme to another.

If we stopped eating junk food, and eat full fat yoghurt, the levels of fat would not be dangerous. However, instead of this action, we have junk food, and cut out the fat from yoghurt and other products. Those products might have less fat, but they are processed and have added sugar otherwise you’d hate the taste.

When eating fat free foods you also overeat. Why? Because fats satisfy you, without them there is no substance. So you end up eating more and buying more.

How to go about it?

Well, look at nature. Does the milk you drink come fat free? Does the milk used to make your yoghurt or cheese fat free? If the answer is NO, then the “fat free” foods are man made processes foods.

One of the lessons you learn when studying to become a Nutritional Adviser is the inverse relationship between Carbohydrates and Fast + Protein.

This says that the balance between them should be:

HIGH carbs – LOW fats and protein

LOW carbs – HIGH fats and protein

 

Furthermore, protein need fats to be metabolized or processed by your body.

 

Thus, if we look at nature, the way the good comes from nature we realise that it gives us precisely that:

– fruit – LOW fats and protein , HIGH carbohydrates

– nuts – HIGH fats and protein, LOW Carbohydrates – protein are metabolized because fats are present.

– dairy – HIGH fats and protein, LOW Carbohydrates – protein are metabolized because fats are present.

 

However, eating junk food AND normal fat from nature, is not a great idea. Leaving the natural fat and having junk food is not healthy either. Having natural fat and, some exceptions, is a good place to begin.

This exercise trains your leg muscles, adductors and abductors to be more specific, but it does much more than that. It teaches you how use your core muscles in motion, it also works the core muscles.
 
And if you already have strong core it will improve the connection between the upper and lower body. This is important because your body is one whole unit, and the hips and core are what connects the upper and lower body, and when we dorn’t use the body as a whole…..well….that’s when injury happens.
 
Your body is a perfectly designed machine, we just stop using it as such and…..we lose it in the end.

Workout In Your Daily Routine – Stairs

Enough with the boring going up and the down the stairs, or even taking time out of your busy schedule to plan your workout.

To work your body throughout the day, every time you go up the stairs, at the top DO A PRESS-UP. Every time you go down the stairs, at the top DO A PRESS-UP.

Depending on your level of fitness and time, you can do more than 1 of course. But if you are at the beginning of your journey, it’s enough to start with one.

How To Lose Weight Without Compromising Your Health

In our pursuit to lose weight and achieve the body we desire, we tend to forget what is actually more important: health.

In the video below I talk about nutrition and exercise mistakes which, although might help us lose weight, compromise our health.

In terms of nutrition, many people have the tendency of jumping from one diet to another simply because one didn’t work within the set time frame, or didn’t work as good as they expected.

As a result we create chaos in the body. It doesn’t have time ti adapt to any diet and, where there is no adaptation, there is no progress.

As a consequence of jumping from one weight loss diet to another, the body doesn’t have time to take in the nutrients that comes from a specific diet, it didn’t have time to adapt to it, provided it is a good diet.

We need nutrients, including fats, for healthy bones, skin, eyes, organs and everything else. We forget that food is fuel, and we focus on food as a weight gain-weight loss game.

Furthermore, losing weight for a few months is nonsense. We must maintain a balanced weight and a lifestyle diet throughout the year. Even if our weight oscillates by a 2-3 kg, that is still a balanced weight.

 

In terms of exercise, although all forms of exercise have their place at the right time, when we pursue weight loss we tend to forget that burning calories is not the most important. We must ensure we are educated by coaches who are qualified and study movement.

Why? Well, if you lose weight at the expense of a damaged body, you have achieved nothing. Absolutely nothing. If you lose weight but get back pain, knee pain or damage a shoulder, it’s all gone. A damaged body will never fully recover.

Thus, take your time with exercise, and shift your focus from calorie burning to performing movement correct.
